Everything here is standard gym or park equipment. You do not need a velocity device — the calculator below predicts your working weights from your squat max.

Squat Rack
With barbell and plates. Every primary lift in the program runs from the rack.
12″ & 20″ Box
Both heights. The box sets your knee angle — deep for acceleration, high for force expression. Non-negotiable.
Medium–Heavy Bands
For banded jumps — replaces the Super Cat machine so you can run the full program without it.
25 lb Dumbbells
A pair. Used for loaded jumps and power work at the light, fast end of the curve.
20–40 Yard Run Area
Local park, track, or high school field. Flat, safe footing — this is where the speed actually happens.
Resistance For Runs
Resistance bands for moderate resisted sprints, or an Exergenie-style device if you have one.
Optional: a velocity device (OVR or similar) lets you chase exact m/s targets instead of estimated loads. Great if you have one — not required to run the program.

Only for athletes training with an OVR (or similar) velocity device. Take the first rep of a genuinely heavy box-squat set, 0.75 m/s or slower, and enter what the device reads. Re-anchor whenever you lift — the loads follow.

⚙️ Device / pad calibration
Newer pads/devices can read ~0.08–0.10 m/s fast. Enter your offset; it's subtracted so 0.50 means true 0.50.
📏 20″ box calibration
A higher box means a shallower knee angle and stronger leverage — so the 20″ moves more weight at the same velocity than the 12″. Default is +15%. For real accuracy, anchor the 20″ directly with one heavy rep and it gets its own curve.
Or anchor the 20″ directly (overrides the %): one genuinely heavy 20″ rep, 0.75 m/s or slower.
The two governors: in the weight room, any rep under 0.50 m/s ends the set (first rep under → strip weight). On the track, any run slower than your previous one ends the session. Low volume only works when every rep is a bullet — the moment quality drops, the stimulus is banked and more reps only add fatigue.

The Dumbbell Jump 🦘

Jumping now leads every lift and follows every squat. Loaded DB jumps run a 3-week wave (25 → 30 → 35 lb), tracked unloaded verticals chase the raw PR, and the stiffness doses keep the spring. Frequent + intense, never voluminous.

The wave (accommodation-breaker): week 1 jump with 25s, week 2 30s, week 3 35s, then restart at 25 — each load keeps its own height record, so every week hands you a fresh number to beat instead of grinding the same one. Order in a session: ① 2 fresh DB jumps at the wave load (max height, tracked) → ② tracked unloaded verticals (3–6, chase the raw PR, 30–60s between) → ③ squat → ④ 1–2 contrast DB jumps riding the potentiation. Full countermovement always, never seated. Beat the record or land within 92–95%; if heights fall backwards, the dose is over. Stiffness family (Super Cat pogos · calf-ankle jumps <0.15s contact · banded jumps) stays in tiny snap-only doses.

Taper week — DON'T drop to lighter dumbbells. Cut the number of jumps, never the load. Reducing intensity in a taper makes you fresh but detrains the exact quality you're about to test. And the wave already handles it for you: 3-week wave inside a 4-week cycle means wk1 = 25 · wk2 = 30 · wk3 (Sharpen) = 35 · wk4 (Taper) restarts at 25 — your lightest, fastest wave load lands on test week automatically, at the smallest dose (2 jumps instead of 4–6). The ultra-light end is already covered by the tracked bodyweight verticals every lift day — lighter than any dumbbell, purest velocity, own record. Adding 10/15 lb loads would only split your jump data across five records and slow every one of them down. Only recalibrate the whole wave down (to 20/25/30) if a 25 lb jump ever drops noticeably below your BW jump height — that's a permanent load correction, not a taper adjustment.

What makes minimal-dose work — and what quietly breaks it.

Governor 1

0.50 m/s Kills the Set

Any box-squat rep under 0.50 mean ends the set. Under on rep one? Strip weight. Every rep a bullet or no rep at all.

Governor 2

Slower Run Ends the Session

On the track, the moment a run is slower than the last, you're done. 3–5 runs is a ceiling, not a quota.

Spacing

48h Between Max-Intent Days

Tue works before Wed only because Tue is short and resisted. If Wednesday feels flat, push max speed to Thursday. Never stack two flat days.

Strength floor

Watch the .50 Load

2×2 twice weekly holds strength a long time. If your .50 load drops two weeks straight, add one set on Monday only. Don't drift back to volume.

Rest

Full Recovery, Always

3–4 min between resisted runs, 4–6+ min between flys, 3+ min between heavy doubles. Rushed rest turns speed work into conditioning.

No junk

No Soreness Debt

No extra conditioning, uphill grinds, or bonus volume. Soreness costs tenths. Easy vest walks and pool are the only "extra" allowed.

ISOs

Max Contraction, Tiny Dose

Hip-flexor and hip-thrust holds: 100% effort for ~5s, 2–3 per leg, done. The contraction is the stimulus, not the volume.

Timed 10-yd splits weekly, full 40 only on test week. Mean velocity in the gym, real timing on the track.

⚜️ The optimal sprint angle
Load downward
Front leg 45° loaded shin angle. Vertical on the load, then lean ~45° at the hip. Front foot flat → rolls to toe-off.
Stay low longer
Sport accel is a launch, not a track build-up. Don't pop upright at 25 yards.
Eyes up the whole run
Stare above hip height the entire sprint. The eyes set the spine.
Closed fists
Relaxed but closed — clean arm rhythm, no leaking tension.
Nothing is real
Mental quiet. Let the rehearsed pattern run without interference.
